Because it's a signal rather than a sedative, more isn't better — a 10 mg dose doesn't send a stronger message than 0.5 mg, it just leaves more circulating in the morning, which is where grogginess comes from.   3. Dim light in the final hour. Bright evening light suppresses melatonin directly, undermining either supplement.
  4. Caffeine cut-off by early afternoon.
  5. A cool bedroom, since core temperature needs to fall for sleep onset.
  6. Alcohol away from bedtime — it fragments the second half of the night.
